BMR and daily calories: how the estimates work

When people start a diet, the first numbers they look up are BMR and daily calories. But every calculator gives a slightly different answer, and none of them match the printout from a body composition scale. Knowing where these numbers come from tells you how far to trust them and how to use them.
BMR and daily calorie burn are different
Basal metabolic rate (BMR) is the energy you use in a day just to stay alive at rest: breathing, keeping warm, keeping your heart beating. Total daily energy expenditure (TDEE) adds the energy you spend walking, working and exercising. So BMR is not "how much you should eat"; it is the starting point of the calculation.
The accurate way to find your BMR is indirect calorimetry, which measures the oxygen and carbon dioxide in your breath. Most people cannot do that, so we use equations that estimate it from sex, age, height and weight.
The two common equations
Revised Harris-Benedict. Harris and Benedict published their equation in 1919, and in 1984 Roza and Shizgal refit it with data from a wider age range. They reported that it estimates the resting energy expenditure of healthy people with a precision of about ±14%.
Mifflin-St Jeor. Published in 1990, it was built from measured resting energy expenditure in 498 healthy adults aged 19 to 78. In the same study, the 1919 Harris-Benedict equation overestimated measured values by 5% on average.
- Mifflin, men: 10 × weight (kg) + 6.25 × height (cm) − 5 × age + 5
- Mifflin, women: 10 × weight (kg) + 6.25 × height (cm) − 5 × age − 161
For a 30-year-old man who is 175 cm and 70 kg, Mifflin gives about 1,649 kcal and revised Harris-Benedict about 1,696 kcal. For a 30-year-old woman who is 160 cm and 55 kg, they give about 1,239 and 1,322 kcal. Harris-Benedict usually comes out a few dozen kcal higher.
A 2005 systematic review for the American Dietetic Association (now the Academy of Nutrition and Dietetics) compared the common equations and found that Mifflin-St Jeor predicted resting metabolic rate within 10% of measured values in more people than any other, with the narrowest error range. It also noted that noteworthy errors remain for individuals, and that older adults and some ethnic groups were underrepresented in the research.
Start with the lower activity factor
Daily calories are your BMR multiplied by an activity factor. The common factors run from 1.2 to 1.9.
| Factor | When it fits | Example: BMR 1,649 kcal |
|---|---|---|
| 1.2 | Desk job, little or no exercise | about 1,979 kcal |
| 1.375 | Light exercise 1–3 days a week | about 2,267 kcal |
| 1.55 | Sweaty exercise 3–5 days a week | about 2,556 kcal |
| 1.725 | Hard exercise 6–7 days a week | about 2,844 kcal |
| 1.9 | Training twice a day or a physical job | about 3,133 kcal |
Many people pick a higher activity level than they really have. Even with three workouts a week, most of the remaining hours are spent sitting, and each session is often shorter than it feels. If you are torn between two levels, pick the lower one and move up based on how your weight actually changes.
Treat 500 kcal as a starting point
For weight loss, a common target is 500 kcal below your daily calories. It is often said to give roughly 0.5 kg a week at first, but it is not an exact rule. As you lose weight you also burn less, so progress slows even if you keep eating the same amount.
- The equations themselves can be off by around 10%. At 2,500 kcal a day, that is about 250 kcal.
- So use the result as a starting point, weigh yourself under the same conditions for two or three weeks, and adjust.
- Eating too little costs muscle and is hard to keep up. Talk to a professional before cutting calories very low.
- To gain weight, start similarly with 500 kcal more, and pair it with protein and strength training.
When the equations fit poorly
Neither equation includes muscle mass. People with more muscle can have a higher real BMR, and people with less a lower one. Body composition scales use a different formula based on lean mass, so their BMR can differ. During pregnancy or breastfeeding, or with conditions that affect metabolism such as thyroid disease or diabetes, the estimates can be far off, so treat them as a rough guide only.
This note is general information, not medical advice. If you have a medical condition or plan a big change in diet, talk to a doctor or a clinical dietitian.
Work out your numbers
The daily calorie calculator in BodyNumber estimates your BMR with Mifflin, multiplies it by your activity factor and shows maintenance, loss and gain targets. To compare both equations side by side, use the BMR calculator.
