Starting to run: a run-walk interval plan for beginners

Plenty of people head out for their first run and have to stop, out of breath, within five minutes. That is not a lack of willpower. Your body simply is not ready to run for long yet. A common fix is to start with short bursts of running broken up by walking, then stretch the running parts out little by little.
Why 30 minutes is hard at first
Running asks far more of your heart and lungs than walking, and every footstrike sends a jolt through your legs. Easier breathing does not mean your legs are equally ready, so piling on distance as soon as your breathing feels fine often leads to sore knees or shins.
New runners also tend to go too fast. Slowing down and walking in between gives you a chance to recover, so you can keep moving for longer overall.
Mixing walking and running
The NHS Couch to 5K in the UK is a well-known beginner programme. You run three times a week for nine weeks. In week one you warm up with a five-minute walk, then alternate 60 seconds of running with 90 seconds of walking, and by the final week the goal is 30 minutes of running without a break. The table below is an eight-week example built on the same idea. It is not an official plan, so adjust it to suit you.
| Week | Run / walk | Repeats | Total running |
|---|---|---|---|
| 1 | 1 min / 2 min | 8 | 8 min |
| 2 | 2 min / 2 min | 6 | 12 min |
| 3 | 3 min / 2 min | 5 | 15 min |
| 4 | 5 min / 2 min | 4 | 20 min |
| 5 | 8 min / 2 min | 3 | 24 min |
| 6 | 10 min / 2 min | 3 | 30 min |
| 7 | 15 min / 2 min | 2 | 30 min |
| 8 | 20–30 min continuous | 1 | 20–30 min |
Pace: slow enough to talk
At this stage consistency matters more than speed. If you can speak in short sentences while running, the pace is right. If even a word or two is a struggle, you are going too fast. Barely quicker than a walk is perfectly fine.
The walking parts are not a break so much as active recovery. Keep walking briskly rather than stopping, and let your breathing settle.
Rest days are part of the plan
- Run every other day. With three sessions a week, something like Monday, Wednesday and Friday leaves a day in between to recover.
- Repeat a week if you need to. If the next step feels too hard, do the same week again. Eight weeks turning into ten or twelve is fine.
- Keep rest days easy. A walk, some stretching or a gentle bike ride is plenty.
When to stop
Stop straight away if you feel chest pain, severe dizziness or breathlessness that is unusual for you. If you get a sharp pain in a knee, shin or ankle, pain that is still there the next day, or you find yourself limping to protect one side, rest for a few days, and if it does not improve see a doctor or physiotherapist. If you have a heart or blood pressure condition, are pregnant, or have not exercised for a long time, it is wise to talk to a doctor before you start.
If you are curious about short, hard intervals, see the note on Tabata and interval training too.
Timing it with Round
Checking a watch while you run gets old fast. In Round, set work as your running time, rest as your walking time, and choose the number of rounds. For week one that is 1 minute work, 2 minutes rest and 8 rounds. There is no rest after the final round, so the total shows 22 minutes, and you can set a separate get-ready time before it starts.
Short beeps sound in the last three seconds of each interval, a high tone marks the start of a run and a low tone the start of a walk. With voice on it says “work” and “rest” aloud (in Korean), and on supported devices it vibrates too (not on iPhone). Most phones stop the signals when the screen locks, so keep the page open on screen. While it runs it asks the browser to keep the screen awake, and your last settings are saved in the browser. The interface is in Korean.
