Tabata and interval training: where 20 seconds on, 10 off came from

Medicine and Science in Sports and Exercise에 두 가지 훈련을 비교한 연구를 발표했어요.

Interval training alternates hard effort with rest, over and over. The best-known version is Tabata: 20 seconds of work and 10 seconds of rest, eight times, for exactly four minutes. It sounds easy. Done properly, those four minutes feel long.

Tabata comes from one study

The name comes from Izumi Tabata, a Japanese exercise physiologist. In 1996 his team published a study in the journal Medicine and Science in Sports and Exercise that compared two kinds of training.

One group rode a stationary bike at moderate intensity, about 70% of their maximal oxygen uptake (VO2max), for 60 minutes. The other pedalled at a very high intensity, about 170% of VO2max, for 20 seconds, then rested for 10 seconds, repeating this 7 to 8 times until they could no longer hold the pace. Both groups trained five days a week for six weeks (the high-intensity group mixed in some moderate riding on one of those days).

Both groups improved their VO2max, a measure of endurance. The short, intense group also increased their anaerobic capacity by about 28%, while the moderate group saw little change in it. The finding that a few minutes of hard work could build both qualities made the 20/10 × 8 format famous under the name Tabata.

One thing to keep in mind: the Tabata in the study was an all-out effort that left people unable to continue. The “Tabata” in most gyms and videos borrows the timing but is usually lighter. That is still good exercise, but rather than expecting the study's results, it matters more to train at an intensity that suits you and keep at it.

Choosing work, rest and rounds

An interval workout comes down to three numbers: how long you work, how long you rest, and how many rounds you do. The longer the work compared with the rest, the harder it is. A 2:1 ratio like Tabata is tough; a 1:1 ratio like 30 seconds on, 30 off leaves time to catch your breath.

You can estimate the total as (work + rest) × rounds. There is no need to rest after the last round, so in practice it is one rest period shorter. If you want to repeat a block of rounds, split it into sets with a longer rest of a minute or two between them.

FormatWork / restRepeatsTotal time
Tabata20 s / 10 s8 rounds3:50
30 / 3030 s / 30 s10 rounds9:30
HIIT40 s / 20 s10 rounds9:40
Circuit1 min / 15 s6 rounds × 3 sets24:45
Times leave out the final rest. The circuit includes a 90-second rest between sets; the warm-up countdown before starting is not included.

If you're just starting

Rest longer. Starting with 20 seconds on and 20 off, or 30 on and 30 off, gives your breathing time to recover.

Do fewer rounds. If eight rounds is too much, do four to six and add one at a time as it gets easier.

Pick easier moves. Instead of burpees or jump squats, choose low-impact moves such as bodyweight squats, fast marching on the spot, or push-ups against a wall. Switching moves each round works well too.

Rest between sets. Doing four minutes, resting for a minute or two, then going again makes the same amount of work feel easier.

Staying safe

Short, intense exercise puts real strain on the heart and joints. Warm up gently for 5 to 10 minutes first, and afterwards walk slowly until your breathing settles. Stop at once if you feel chest pain, serious dizziness or joint pain. If you have a heart or blood pressure condition, are pregnant, or haven't exercised in a long time, talk to a doctor before you start. Hard intervals are better with recovery days in between than every day.

Trying it in Round

Round comes with Tabata (20/10 × 8), HIIT (40/20 × 10), 30/30 (× 10) and Circuit (1 min/15 s × 6 × 3 sets) ready to go. You can also set the work and rest time, rounds, sets, rest between sets and the countdown before starting yourself. Each phase change is marked with a beep, plus a vibration on devices that support it, and with voice cues on it calls out the phase in Korean. The screen stays on while the timer runs, so you can prop your phone up on the floor. The interface is in Korean.
